30 second static shoulder/hamstring stretch against wall

25 Jumping jacks

20 Air squats

15 Push ups

10 Pull ups

Additional Coach-led warm up


Handstand hold (4 Sets of 60-second holds)

Between each handstand hold, do 20 slam balls


Metcon (2 Rounds for reps)

Recovery Day: Focus on steady, continual movement.


60 sec max push-ups

60 sec max sit-ups

60 sec max air squats

60 sec max v-ups

60 sec max pull-ups

Rest 3 mins

Repeat, trying to increase each number by 5 if doing RX. If recovery, focus on steady, consistent movement.
